The structure
C25K runs 3 days per week over 9 weeks. It starts with short run/walk intervals (60 seconds running, 90 seconds walking) and builds gradually to 30 continuous minutes of running, which equals approximately 5km for most people. The NHS app is free and is narrated — it tells you when to run and when to walk.
The most common failure points
Week 1 is almost always fine. Week 3–4 is where many people stall — the jump from short intervals to longer continuous runs feels large. The solution: slow down dramatically. Most beginners run too fast. At the right pace, you should be able to hold a conversation. If you cannot, slow down. Most people who repeat a week and slow their pace complete the programme.
What you need
Running shoes (properly fitted, not fashion trainers). A sports bra if applicable. The NHS app (free). Our free C25K progress tracker. Nothing else. Do not buy expensive kit before you have established the habit.
